Person setting an alarm or putting the phone away by the bed in the evening, warm dimmed light: social jetlag

Social jetlag: weekend lie-ins that cost your Monday morning

TLDR

Friday night later, Saturday sleep-in until eleven, Sunday again — and Monday feels like missing a flight. That is social jetlag. I thought “catching up” was smart. My alarm and my mood disagreed.

What goes wrong with the “big catch-up”

Extra sleep after a shortfall sometimes helps acute tiredness. But a two-to-three-hour shift in bed and wake time is a mini-jetlag for your body clock. Consistency beats one long Sunday morning more often — more in sleep consistency beats duration alone.

My weekend rules (workable, not perfect)

  • Wake: max ±1 hour later than weekdays (not 11:00 if the week starts at 7:00).
  • Bedtime: not “until the series ends”; phone away before the second wind — see brain-dump if your head is full.
  • Morning: light outside or by the window, weekends too — morning light as a nudge.
  • Not: sleep-score panic in apps — orthosomnia makes the weekend worse.

Sleep-in vs power nap vs slightly longer night

Better a slightly longer night Friday/Saturday (±30–60 min) than staying in bed until noon. Or a short power nap (<30 min) Saturday afternoon instead of shifting the whole morning. A cooler bedroom helps the quality of the hours you do sleep — cool & core body temperature.

Monday soft landing

If the weekend still ran long: Monday is not hero mode. Earlier light, caffeine not into the evening, bedtime closer to your weekday anchor. Dinner not too late or heavy if you are already shifted — evening meals & sleep/recovery.

Practical Engy tip

Set a weekend alarm now on “weekday + 60 min.” Not to be strict — to stop Monday from resetting your whole rhythm. Charging the phone out of reach remains the cheapest intervention.

Recommendations

  • ±1 hour weekend vs weekday window > “big catch-up” until noon.
  • Light in the morning, phone away in the evening.
  • Measure how you feel Monday afternoon, not only your sleep score.
